About this program
Three full-body sessions a week on joint-friendly machines and dumbbells, each finished with an incline walk or an easy bike ride, with no jumping and no running. The key rule: in weeks 1–2 do one set fewer than listed with light weights, then end every set with 2–3 clean reps left and add a rep or a little weight each week. Your belly shrinks through the calorie deficit and daily steps, not crunches, so in 6 weeks expect clearly stronger lifts, easier stairs and roughly 1–2 lb a week off the scale.

The week
Warm up for 5–7 minutes first. Rest is the pause between sets. A1 and A2 (B1 and B2) are supersets: do one set of each back to back, then rest. Rest days: walk and recover.
Monday Full Body A: Press, Row, Hinge

Cardio after: Incline Treadmill Walk, 15–25 min · 3–6% incline · 2.5–3.2 mph. Walk at a pace where you can still talk in short sentences, and keep your hands off the rails if you can. Start at 15 minutes and add 2–3 minutes a week up to 25; after that, raise the incline 1% instead of the speed.
Wednesday Full Body B: Squat, Pulldown, Push-Up

Cardio after: Stationary Bike, 15–25 min · easy to moderate. A recumbent bike is the easiest on your back and knees. Ride at a steady pace where you can still talk, and add a few minutes each week.

Cardio after: Incline Treadmill Walk, 15–25 min · 3–6% incline · 2.5–3.2 mph. Same steady walk as Monday: add 2–3 minutes a week up to 25, then raise the incline 1% instead of the speed.
How to progress
- Double progression: add reps within the range first. When every set reaches the top of the range with clean form, add a little weight (about 5–10 lb on lower-body lifts, 2.5–5 lb on upper-body lifts) and start again at the bottom.
- Stop most sets 1–2 reps short of failure. Beginners stop 2–3 reps short for the first weeks.
- Every 6–8 weeks, or when you feel run down, take an easier week: half the sets, same weights.
Food
Eat about 500–750 kcal a day below maintenance and get roughly 150–180 g of protein a day (1.6–2.2 g per kg of your goal weight), spread over 3–4 meals.
